    A 25-minute session

    1. Warm up for 5 minutes: march or jog in place, arm circles, leg swings and 10 slow squats.
    2. Spin and do the exercise with good form. Rest 30–60 seconds, then spin again.
    3. Do 12–15 spins. Turn on “Remove the winner after each spin” so no move repeats in one session.
    4. Cool down with 3–5 minutes of easy walking and stretches for the legs, hips and chest.

    Scale it to your level

    • Beginner: halve the reps, do push-ups against a wall or kitchen counter, and swap squat jumps and burpees for ordinary squats. Rest a full minute between moves.
    • Intermediate: use the numbers as written, with 45 seconds of rest.
    • Advanced: do each move twice before spinning again, or do 20 spins with 20 seconds of rest.

Good form matters more than speed. Stop any move that causes sharp pain, dizziness or chest discomfort. This is general fitness guidance, not medical advice: if you have a health condition, an injury or are pregnant, check with a doctor before you start.

    Make it yours

Change the numbers in the entries to fit you (“15 squats” becomes “25 squats”) and remove anything your space or joints won’t allow. Own dumbbells? Add “10 rows each arm” or “12 goblet squats”.

Prefer the reps chosen separately? Strip the numbers from the entries and spin the rep wheel after each exercise.

    Questions and answers

How often should I do a workout like this?

Two or three times a week on non-consecutive days is a sensible start for full-body strength work. Walk, stretch or rest on the days between.

Is 12–15 spins a full workout?

With the warm-up and cool-down it is about 25 minutes, and a typical spin covers legs, upper body and core. Turn on removal so you get a spread rather than four leg moves in a row.

    What if I land a move I can’t do?

Do the easier version (wall push-ups, step-back burpees, no jumps) or press Spin again. Over a few weeks, try the harder version once per session.
